What are the first signs of dehydration?
Urine colour is useful but not the complete picture. Other physical signs give you earlier and more specific information about your hydration status. Knowing what to look for means you catch a hydration deficit before it affects your performance rather than after.
Urine colour is the most accessible and practical hydration indicator for most people. Pale straw to pale yellow indicates adequate hydration. Dark yellow to amber indicates progressive dehydration. Colourless or very pale urine indicates overhydration, which is rarely dangerous from drinking water but may indicate electrolyte dilution if sustained. The limitation of urine colour as a hydration indicator is that certain foods, vitamins and medications alter colour independently of hydration status. B vitamins, particularly riboflavin (B2), turn urine bright yellow regardless of hydration level. Beetroot and some berries affect colour temporarily. If you are taking a B complex supplement, urine colour becomes less reliable as a hydration indicator on that day.
What is happening
Urine frequency provides information complementary to colour. Healthy, adequately hydrated adults typically urinate every two to four hours during the day. Urinating fewer than three to four times during a ten-hour shift indicates probable dehydration, particularly if the colour is also dark. Urinating very frequently, every hour or less, with colourless or very pale urine may indicate overhydration or inadequate electrolyte intake causing poor fluid retention. The combination of colour and frequency together gives a more reliable picture than either alone, which is why observing both over the course of a shift provides a useful ongoing hydration check without any equipment.
Skin turgor is a clinical indicator used in medical settings that is also assessable at home. Pinch the skin on the back of your hand between your thumb and forefinger, hold it for two seconds and release. In a well-hydrated person, the skin immediately snaps back to flat. In a dehydrated person, the pinch holds its shape for a second or more before returning to flat. This test is most reliable in younger adults and becomes less accurate in older adults where skin elasticity naturally decreases. It is a useful supplementary check rather than a primary indicator, particularly after a physically demanding shift or the morning after significant sweating or alcohol consumption.

Resting heart rate is elevated by dehydration because reduced plasma volume forces the heart to beat faster to maintain cardiac output. Checking your resting heart rate first thing in the morning, before getting up, and comparing it to your normal baseline gives you information about your overnight hydration status. A resting heart rate 5 to 10 beats per minute above your personal baseline is associated with dehydration, overtraining and illness in sports science research, but dehydration is often the most straightforward cause in someone without fever or training load changes. Many people who track morning heart rate notice it is consistently elevated on days after alcohol consumption or inadequate fluid intake the previous day, providing direct feedback on how their evening hydration choices affected their overnight recovery biology.
